Strength:
Squats 5 x 5

Rest at least 30 min-1 hr...

Running:
3 sets of (10) 40 yard sprints
-2 minutes rest between sets,
-As soon as you breakdown after each sprint, get back on the line and start the next one (minimal rest)
-Sprints should be run at 90-100%, don't allow yourself to fall under this
